- 01Side-Lying Quad Stretchabout 1 min
Lie on the side and draw the top heel back for a comfortable quad stretch.
- 02Half-Kneeling Hamstring Stretchabout 1 min
Half-kneel, straighten the front leg, flex the foot, and hinge with a flat back.
- 03Half-Kneeling Hip-Flexor Stretchabout 1 min
Half-kneel tall, tuck the pelvis, and shift forward to stretch the rear hip flexor.
- 04Seated Quad Squeezesabout 30 sec
Sit with legs forward and repeatedly squeeze and release both quadriceps.
- 05Single Knee-to-Chest Stretchabout 1 min
Lie back and draw one knee toward the chest before switching sides.
- 06Glute Bridgesabout 30 sec
Bridge with knees tracking over toes and briefly tap the hips down between lifts.
- 07Alternating Single-Leg Bridgesabout 1 min
Bridge through one foot at a time, or continue with both feet down.
- 08Reverse Nordic Leanabout 30 sec
Kneel tall and lean the straight body back only as far as the quads can return it upright.

From a low supported position, drive one knee forward over the toes in small ankle-mobility bounces.
- 10Wall Tibialis Raisesabout 30 sec
Lean against a wall and repeatedly lift both forefeet to work the shin muscles.
